How to decode food labels, identify ultra-processed ingredients, and use scanner apps to make better choices at the grocery store.

Why Food Labels Are Misleading

Food labels are designed by marketing teams, not nutritionists. Terms like "natural," "healthy," "low-fat," "multigrain," and "made with real fruit" have no standardized regulatory definitions and are routinely used on products that are nutritionally poor. The front of the package is marketing; the ingredient list is information.

The most important skill in navigating modern food environments is learning to read ingredient lists — not nutrition facts panels. The ingredient list tells you what is actually in the product; the nutrition facts panel tells you how much of certain nutrients it contains, which is a much less complete picture.

The NOVA Classification System

The NOVA system, developed by researchers at the University of São Paulo, classifies foods into four groups based on the extent and purpose of industrial processing — not nutrient content. It is the most useful framework for understanding food quality in the modern food environment.

  • NOVA 1 — Unprocessed or minimally processed: whole fruits, vegetables, meat, eggs, milk, plain yogurt
  • NOVA 2 — Processed culinary ingredients: oils, butter, flour, salt, sugar (used in cooking, not eaten alone)
  • NOVA 3 — Processed foods: canned vegetables, cheese, cured meats, freshly baked bread
  • NOVA 4 — Ultra-processed: packaged snacks, soft drinks, instant noodles, fast food, most breakfast cereals

Ingredients to Avoid

When reading ingredient lists, certain ingredients are reliable markers of low food quality or potential harm. Learning to recognize these allows rapid assessment of any packaged product.

  • Seed oils: soybean oil, canola oil, corn oil, sunflower oil, cottonseed oil, safflower oil
  • Added sugars (50+ names): high-fructose corn syrup, dextrose, maltose, cane syrup, fruit juice concentrate
  • Artificial colors: Red 40, Yellow 5, Yellow 6, Blue 1, Blue 2 — linked to behavioral effects in children
  • Artificial preservatives: BHA, BHT, TBHQ — potential endocrine disruptors
  • Emulsifiers: carrageenan, polysorbate 80, carboxymethylcellulose — may disrupt gut microbiome
  • Artificial sweeteners: aspartame, sucralose, saccharin — mixed evidence on gut microbiome effects
  • Natural flavors: a legal catch-all that can include hundreds of undisclosed compounds

Reading the Nutrition Facts Panel

While the ingredient list is more informative than the nutrition facts panel for assessing food quality, the panel does contain useful information when interpreted correctly.

  • Serving size: manufacturers often use unrealistically small serving sizes to make numbers look better
  • Added sugars: the "Added Sugars" line (required since 2020) distinguishes naturally occurring from added sugars
  • Fiber: higher fiber generally indicates less processing; aim for >3g per serving in grain products
  • Protein: useful for assessing protein density relative to calories
  • Sodium: context-dependent — not inherently harmful, but high sodium often indicates heavy processing
  • Ignore: % Daily Values are based on outdated reference intakes and are largely not useful

Produce: Organic vs. Conventional

Not all produce carries the same pesticide risk. The Environmental Working Group publishes annual Dirty Dozen and Clean Fifteen lists based on USDA pesticide testing data. Prioritizing organic for the highest-pesticide produce and accepting conventional for the lowest-pesticide produce is a practical, cost-effective approach.

  • Dirty Dozen (prioritize organic): strawberries, spinach, kale, peaches, pears, nectarines, apples, grapes, bell peppers, cherries, blueberries, green beans
  • Clean Fifteen (conventional is fine): avocados, sweet corn, pineapple, onions, papaya, frozen sweet peas, asparagus, honeydew, kiwi, cabbage, mushrooms, mangoes, sweet potatoes, watermelon, carrots
  • Washing produce reduces but does not eliminate surface pesticide residues
  • Peeling removes surface residues but also removes fiber and nutrients
