The foundation of any healthy diet is food quality — not macronutrient ratios or calorie counting.
Whole foods are foods that have been minimally altered from their natural state — vegetables, fruits, meat, fish, eggs, legumes, nuts, and seeds. They contain the full complement of nutrients, fiber, and phytocompounds that nature packaged together, and they are processed by the body in ways that support metabolic health.
Minimally processed foods have been altered for preservation or convenience but retain most of their nutritional integrity — frozen vegetables, canned fish, plain yogurt, aged cheese, and fermented foods. These are distinct from ultra-processed foods, which are industrially manufactured with additives, emulsifiers, and synthetic flavors.
The ingredient list — not the nutrition facts panel — is the most important information on a food package. Ingredients are listed in descending order by weight. If sugar, refined flour, or seed oils appear in the first three ingredients, the product is likely nutritionally poor regardless of what the front label claims.
NOVA classifies foods into four groups based on industrial processing. NOVA 1 (unprocessed) and NOVA 2 (culinary ingredients) form the foundation of a healthy diet. NOVA 3 (processed foods) are acceptable in moderation. NOVA 4 (ultra-processed) should be minimized — they are independently associated with obesity, metabolic disease, and all-cause mortality.

Emphasizes olive oil, fish, vegetables, legumes, whole grains, and moderate wine. The most extensively studied dietary pattern for cardiovascular health and longevity.

Prioritizes protein at 1.6–2.2g per kg of body weight. Supports muscle protein synthesis, satiety, and metabolic rate. Particularly important for older adults and those doing resistance training.

Time-restricted eating patterns — 16:8, 18:6, OMAD, or 5:2 — that extend the overnight fast. Lowers insulin, activates autophagy, and improves metabolic flexibility. Compatible with most dietary approaches.

Added sugars appear under 50+ different names on ingredient lists. The average American consumes 17 teaspoons of added sugar per day — more than 3x the recommended limit. Added sugars drive insulin resistance, fatty liver, and metabolic syndrome independently of total caloric intake.
Watch for
Artificial sweeteners (aspartame, sucralose, saccharin, acesulfame-K) provide sweetness without calories but have mixed evidence on metabolic health. Some studies show disruption of gut microbiome composition and impaired glucose regulation. Stevia and monk fruit are generally better-tolerated alternatives.

Industrial seed oils (soybean, canola, corn, sunflower, cottonseed) are high in omega-6 linoleic acid and are highly unstable when heated. They oxidize readily, producing aldehydes and other toxic byproducts. The dramatic increase in seed oil consumption over the past century parallels the rise in metabolic disease.

Synthetic food dyes (Red 40, Yellow 5, Yellow 6, Blue 1, Blue 2) are derived from petroleum and have been linked to behavioral effects in children, including hyperactivity. Several are banned in the EU but remain approved in the US. They serve no nutritional purpose — their sole function is visual appeal.

Many synthetic preservatives are potential endocrine disruptors or have other health concerns. BHA and BHT are listed as "reasonably anticipated to be human carcinogens" by the National Toxicology Program. TBHQ is associated with immune disruption. Sodium nitrate in processed meats forms nitrosamines during cooking.

Ultra-processed foods (NOVA 4) are industrial formulations containing ingredients not found in home kitchens — emulsifiers, artificial flavors, colors, and preservatives. They are engineered to be hyperpalatable and are associated with obesity, metabolic syndrome, cardiovascular disease, depression, and all-cause mortality in large prospective studies.
